A Beginner’s Guide to Injury-Free Movement

Why Stretch?

  • Reduce risk of cramps or injuries.
  • Boosts circulation to your muscles
  • Supports faster recovery
  • Makes everyday movements easier(stairs, bending, lifting)
  • Helps reduce post-workout soreness
  • Supports balance, flexibility andcoordination over time
  • Builds confidence and body awareness

When should I stretch?

Before exercise:
Use dynamic stretches to activate your muscles and joints

After exercise:
Use static stretches to cool down and support recovery

On rest days:
Gentle stretching helps reduce tension and improve posture

At your desk:
A few stretches during long sitting periods can reduce stiffness

How to stay active (Even with a Busy Schedule)

  • Set goals. Start with writing simple goals:
    - 15 min of walking 3 times per week
    - Parking the car further away at work
    - Walking the dog
  • Make it fun. Find activities you enjoy, then vary the routine to keep it interesting
  • Make it part of your daily routine. Schedule time as you would any other important activity
  • Do it with family or friends. You are not alone in this. Invite family, friends or coworkers to join you for a walk
  • Reward yourself. After each session, take a few minutes to feel the good feelings that come with being active
  • Be flexible. If you're too busy to be active or just don't feel up to it, take a day or two off

Myths About Stretching

  • “Stretching is only for athletes”
    False! Everyone benefits—especially beginners
  • “You only need to stretch if you're sore”
    Regular stretching helps prevent soreness
  • “Stretching has to hurt to work”
    Nope! It should feel gentle and relieving, not painful
  • “I don’t have time”
    Just 5 minutes can make a big difference

How to start stretching?

Before You Walk or Run (or any workout really!)

Warm up your muscles and boost circulation

Leg Swings (10 each leg)
→ Swing leg forward and back to loosen hips

High Knees (30 sec)
→ March in place, lifting knees high

Arm Circles (10 forward, 10 back)
→ Loosen up shoulders

Walking Lunges (10 each leg)
→ Step forward, bending both knees

After You walk, run or worked out

Cool-Down Stretches to help your muscles recover and prevent soreness

Calf Stretch on Wall (30 sec each side)
→ Step one foot back, press heel down

Quad Stretch (30 sec each leg)
→ Hold one foot behind you, knee pointing down

Hamstring Stretch (30 sec each leg)
→ Sit down, extend leg, and reach for your toes

Neck & Shoulder Rolls (10 sec each direction)
→ Gently roll to release tension
